Short answer: most people can realistically drop about 2.5 to 4 percentage points of body fat in 8 weeks. That assumes losing roughly 0.5–1% of body weight per week while lifting weights and eating enough protein. The scale alone can't tell you how much of that loss was fat. A before-and-after DEXA scan can, and that's the number that wins the DEXASCAN.COM Body Composition Contest.
Why the scale misleads you over 8 weeks
The scale counts everything as one number: fat, muscle, water, glycogen and food in your gut. Over a short window like 8 weeks, those other pieces can hide your real progress or fake it.
- Water and glycogen: cutting carbs or calories drains stored glycogen, which holds water. The first week's "drop" is often mostly water.
- Muscle: some weight lost during a diet is lean tissue. In case studies of natural physique athletes tracked with DEXA, lean mass made up 21% to 43% of the weight they lost, and the faster dieters lost the most.
- Recomposition: if you're new to lifting, you can add muscle while losing fat. Your weight may barely move while your body-fat percentage falls.
That's why the contest is judged on body-fat percentage from DEXA, not pounds lost.
How fast can you lose fat without losing muscle?
The research sweet spot is about 0.5% to 1% of your body weight per week. A review of fat-loss strategies for lifters recommends setting calories to hit that range, along with high protein and resistance training, to hold on to lean mass.
Slower tends to beat faster. In a randomized trial of elite athletes who all strength trained four times a week, one group lost 0.7% of body weight per week and the other 1.4%. The slower group took about 8.5 weeks. It cut fat mass by about 31% and gained about 2% lean mass. The faster group lost about 21% of its fat mass and gained no lean mass.
For an 8-week contest, that means aggressive crash dieting is likely to cost you muscle and hurt your final body-fat number.
What 8 weeks can look like on a DEXA report
The approach matters more than the scale number. Below are three illustrative scenarios for the same person: 180 lb at 30% body fat (54 lb fat, 126 lb lean) at baseline. Lean-loss shares are based on the ranges in the studies above.
| Approach over 8 weeks | Scale change | Fat lost | Lean change | Final body fat | Change |
|---|---|---|---|---|---|
| Lift + high protein, lose ~0.7%/week | −10 lb | −10 lb | 0 lb | 25.9% | −4.1 pts |
| Recomposition: lift, small deficit | −7 lb | −9 lb | +2 lb | 26.0% | −4.0 pts |
| Crash diet, no lifting, ~1%/week | −14.4 lb | −8.6 lb | −5.8 lb | 27.4% | −2.6 pts |
The crash dieter lost the most weight but the least body fat percentage, because almost 40% of their loss was lean tissue. The recomposition approach lost less than half as much weight yet nearly tied the best result. These are worked examples, not guarantees. Starting body fat, age, sex, training history and medications all change the outcome.
How to get the biggest body-fat drop in 8 weeks
- Lift weights 3–4 times a week. Resistance training is the signal that tells your body to keep muscle while you're in a calorie deficit. Every group that kept or gained lean mass in the studies above was strength training.
- Eat about 1.6 g of protein per kg of body weight daily (roughly 0.7 g per pound). In an 8-week trial of untrained older men, those lifting on 1.6 g/kg gained more muscle and strength than those on 0.8 g/kg.
- Use a moderate deficit, not a crash diet. Aim to lose about 0.5–1% of body weight per week. Faster loss costs more muscle.
- Check in weekly, not daily. Daily weight swings with water and food. Use your DEXA+ Body Fat Scale at the same time each week and watch the trend in the DEXASCAN.COM app.
- Protect sleep and recovery. Poor sleep makes a deficit harder to stick to and recovery from training slower.
How to make your before-and-after scans accurate
DEXA is precise, but only if both scans happen under the same conditions. Under standardized conditions, repeat scans of active adults varied by only about 0.5–0.6 kg (about 1 lb) of whole-body fat mass. Change the conditions and the numbers move. Exercising before a scan shifts body-composition readings and adds about 10% more measurement error. In another study, visceral fat readings moved by up to about 9% depending on what people ate the day before.
Use this checklist for both your baseline and final scan:
- ☐ Scan in the morning after an overnight fast
- ☐ No workout before the scan
- ☐ Same provider and, ideally, the same machine
- ☐ Similar food, fluids and activity the day before
- ☐ Same lightweight clothing with no metal
- ☐ Normal hydration (don't over- or under-drink)

FAQ
Is losing 1% body fat a week realistic?
For most people, no. One percentage point of body fat per week would mean roughly 8 points in 8 weeks. Research-backed rates put a realistic 8-week drop closer to 2.5–4 points.
Can I lose fat and gain muscle at the same time?
Yes, especially if you're new to lifting or returning after a break. In the athlete trial above, the slower-dieting group gained about 2% lean mass while cutting fat.
Why did my scale weight barely change but my DEXA improved?
You likely lost fat and gained some muscle. That's exactly what a body-fat percentage scan is designed to catch.
Should I scan more than twice in 8 weeks?
Two scans (baseline and final) are enough to measure change. Use your at-home scale for weekly trends in between.
Does a GLP-1 medication change these numbers?
GLP-1 medications can speed weight loss, but a larger share of that loss can be lean mass. Lifting and protein matter even more. Read our guide on DEXA scans for GLP-1 users.
